Ever wondered if you’re pushing hard enough in your workouts- or maybe too hard? The answer might be hiding in your heart rate. In this episode, we’re breaking down heart rate training zones and what they mean for cardio, HIIT, and strength training, especially for women in midlife. You’ll learn: Why heart rate is more than just a number on your watch The difference between training with % of max heart rate vs. Heart Rate Reserve (HRR) How to calculate your own HRR for personalized zones What heart rate typically looks like in strength training (hint: it’s not about staying in a zone!) Quick HRR Example: For a 45-year-old woman with a resting heart rate of 65: Max HR ≈ 220 – 45 = 175 BPM HRR = 175 – 65 = 110 Zone 2 (60–70%) = (110 × 0.60) + 65 → 131 BPM up to (110 × 0.70) + 65 → 142 BPM So instead of a wide guess (105–123 BPM), her true Zone 2 range is 131–142 BPM . Heart Rate Zones (% of Max HR): Zone 1 (50–60%) : Easy effort, recovery walks Zone 2 (60–70%) : Brisk walk, steady cycling; best for fat metabolism & endurance Zone 3 (70–80%) : Moderate cardio; jogging, dance fitness Zone 4 (80–90%) : Hard effort; sprints, hill repeats Zone 5 (90–100%) : All-out bursts; short HIIT intervals By the end of this episode, you’ll know exactly how to use your heart rate as a tool- not a guess, so you can get the most out of every workout without burning out. 🎧 Tune in and find your sweet spot. If you are going on vacation soon or travel often for work - you don’t have to set your fat loss goals aside completely. Take a listen to my 6 tips for staying on track with your fat loss goals while you are away. 1. Move your body every single day. This doesn’t mean you have to stick with your normal routine 100% or keep the intensity level as high as normal, but try to build movement into your day as much as possible. Take a morning walk, rent bikes for an afternoon, or spend some time moving in the pool! If you have access to a fitness facility, and you have the time, try to get in at least one solid lift while you are away. 2. Fuel up on protein early in the day. Vacations are often a time for dining out & indulging on food & drinks you may not have in your typical day. Try to keep your first meal high in protein. This will keep you feeling full & craving less as the day goes on. 3. Drink your water! Make a conscious effort to drink more water. At least 80-100 oz per day is a good target, drink more if you are in a warm climate & are sweating! 4. Set limits on alcohol and try to stick to low calorie options. No doubt you will be kicking up your feet & probably drinking a little more than during your typical routine. But alcohol calories add up fast & drinking too much can be a slippery slope- it often leads to poor food choices too. Set a limit on drinks or a number of days that you will drink. When you do drink, choose lower calorie options such as liquor with low cal mixers or light beers. Keep indulgent drinks like daquirs and margaritas to a minimum! 5. Food portions at restaurants can be HUGE! Be mindful of your portions. Enjoy some indulgent foods, but eat them slowly & savor them. Try to share an entree with someone or take half home. 6. Finally- set realistic expectations. You have been working hard on your fat loss goals, it's okay to enjoy your time away & not feel the need to be 100% on. You won’t undo months of progress in just a week- if you are mindful & intentional -AKA- don’t eat like an A$$hole! Also, do yourself a favor & just stay off the scale for a solid week once you are home. Travel brings about a lot of fluid retention & you don’t need to see the number jump a few pounds due to those fluctuations. A vacation is meant to be enjoyed, not stressed over. Here’s what I was NOT doing to ‘get ready’ for my spring break trip, because extreme measures aren’t the answer! And while my body is not "perfect", it doesn't need to be "fixed". 1️⃣ Drastically slashing calories or cutting out entire food groups 🚫 No starving myself or doing extreme low-carb, low-fat, or “only eating salads” plans. ✅ Instead: I’ll continue fueling my body well, eating balanced meals with protein, fiber, & healthy fats. 2️⃣ Doubling up on workouts or doing endless cardio 🚫 No “two-a-day” workouts or marathon cardio sessions to “burn off” food. ✅ Instead: I’ll stick to my normal strength training routine and prioritize daily movement and my outdoor walks- because consistency matters more than last-minute effort. 3️⃣ Drinking detox teas, juice cleanses, or ‘quick fix’ supplements 🚫 No gimmicks, no laxative teas, and no overpriced “detox” drinks. Gross. ✅ Instead: I’ll drink water, eat fiber, and let my body do its own detoxing (that’s what my liver and kidneys are for!). 4️⃣ Eliminating all my favorite foods or feeling guilty for eating treats 🚫 No labeling foods as “bad” or trying to be “perfect” before vacation. ✅ Instead: I’ll enjoy all foods in moderation & focus on protein and fiber so I feel my best. 5️⃣ Weighing myself daily and stressing over the scale 🚫 No obsessing over numbers or trying to hit an arbitrary weight before vacation. ✅ Instead: I’ll focus on how I feel, my energy, and staying strong, because my worth isn’t tied to a number. 6️⃣ Hyper-focusing on ‘swimsuit body’ pressure 🚫 No body shaming, comparing myself to influencers, or feeling like I need to “earn” my vacation. ✅ Instead: I’ll appreciate what my body can do, wear the swimsuit, & enjoy my trip! If you want to know my option on “cheat days” here it is…. I think they are silly. Here is why. Cheat days indicate you are doing something wrong. “Cheating” on your “diet”. How dare you?! It insinuates you “eating bad” or “are bad” when you eat certain foods, and I really don’t like calling foods, let alone people, “good” or “bad”. If your “diet” is so restrictive that you have to plan certain days to eat foods you enjoy then your diet is too restrictive. You will not only fail to stay on it long term, you will fail to keep off any of the weight you are losing. I much prefer to encourage my clients to work in “treats” into their meal plan. We talk about portions & frequency and I help them lose the guilt when they eat foods that aren’t classified as “healthy”. We focus on consistency over time and we forget about eating “perfect”. Working in treats from time to time and feeling like there are no foods that are off limits helps with long term sustainability. Sure you can probably drop more weight quickly on a rigid plan, but again if you can’t stick to it long term, what’s the freaking point?! Inspire Health & Wellness was started with just a little idea in my head with the goal to help individuals become better versions of themselves. Social media has allowed the program to reach thousands of women from all corners of the United States & internationally. It is SO EASY to underestimate how many calories you consume. And some foods, even “healthy” options are more calorie dense - these foods pack a lot of calories into a small volume, making them easy to overeat. Too many women overthink the perfect diet or workout plan and end up doing nothing. Fat loss happens through consistent, imperfect effort. And overthinking it will likely have you never getting started. You don’t have to have everything dialed in before you start. I recently traveled to the Dominican Republic on a 4 day get-away. I used the gym at the resort & observed women working out with weights. There were 3 mistakes that jumped out at me: 1. As January wraps up and we step into February, we are taking some time to pause, reflect, and refocus. The Holiday Season can be INSANELY busy! It can be such a CHALLENGE to keep your focus on your health & fitness. That being said, know this season won’t last forever & recognize that going a little off plan in order to enjoy the Holidays is definitely okay. But try these suggestions -to keep your fitness as a priority when time gets tiiiggghhht! Hope it helps! 🎄 Schedule in your workouts and get them done early in the morning if possible. Use compound exercises to increase the efficiency. Do home workouts for convenience and to save time. Remember that a short workout is better than none at all. Prioritize daily movement and aim for 8,000 to 10,000 steps each day. Give yourself some grace. Know that if you miss a work out, you won’t lose all of your hard earned progress. If I were starting a fat loss journey I would do the following: 1. Increase awareness of my intake by starting to log & track my food intake & be mindful of portions 2. When starting a new fitness routine it is common to have sore muscles. You can minimize muscle soreness by using the following strategies: Start Slowly and Gradually Increase Intensity: Begin with lighter weights or less intense workouts. Gradually increase the intensity, duration, or weight to give your muscles time to adapt. Warm-Up Properly: A good warm-up can help your muscles prepare for the workout. It can increase blood flow and flexibility. Cool Down and Stretch Post-Workout: After exercising, take time to cool down with light aerobic activity and stretch the muscles you used. This can help reduce muscle stiffness and soreness. Stay Hydrated: Drink plenty of water before, during, and after your workout. Use Proper Form: Make sure you're using the correct technique and posture during exercises. Poor form can increase the risk of injury and cause unnecessary strain on your muscles. Incorporate Active Recovery: Light activities like walking, swimming, or yoga can increase blood flow and help alleviate muscle soreness without putting additional strain on your muscles. Consider Foam Rolling: Using a foam roller or other massage techniques can help to reduce muscle tightness, increase blood flow, and minimize soreness. Get Adequate Rest: Ensure you're getting enough sleep and allowing your muscles time to recover between intense workouts. Rest is crucial for muscle repair and growth. Use Ice or Heat Therapy: Applying ice can reduce inflammation right after a workout, while heat therapy (like a warm bath) can increase blood flow and help relieve sore muscles. Fuel Your Body Well: Proper nutrition, especially adequate protein intake, helps repair muscle fibers. Incorporating anti-inflammatory foods like fruits, vegetables, and omega-3 fatty acids can also help reduce soreness. Listen to Your Body: If you're extremely sore, it might be a sign to take a day off or focus on less intense activities. Overtraining can lead to more soreness and increase the risk of injury. These strategies can help you manage muscle soreness & improve your overall workout experience. Some soreness is normal and can be a sign that your muscles are adapting and getting stronger. Protein is a key nutrient for women over age 40 who are trying to lose fat. If you are eating 2 eggs at breakfast, that isn't enough. Eating sufficient protein during your fat loss journey will help you maintain your lean muscle mass as you lose fat. It will also help you stay more full & satisfied. Eating sufficient protein also helps you burn more calories through the Thermogenic Effect of Food. You can use the formula below to estimate your protein needs: 1.6 - 2.4 g protein/kg body weight; OR roughly 1 g per pound of body weight. Rest days are crucial in a training for women over age 40 for several reasons: 1. Muscle Recovery- Exercise causes micro-tears in muscle fibers. Rest allows these fibers to repair and grow stronger. 2. Prevention of Injury- Continuous training without rest increases the risk of overuse injuries, such as stress fractures, tendonitis, and joint pain. 3. Mental Break- Rest days help prevent burnout, keeping the mind fresh and motivated. 4. Hormonal Balance- Overtraining can disrupt hormone levels, leading to fatigue, poor sleep, and mood swings. 5. Performance Improvement- Adequate rest can enhance overall performance by allowing the body to fully recover and adapt to the training stimuli. General Rest Day Recommendations: Take at least one to two full rest days every 7-10 days. These can include light activities such as walking, stretching, or yoga. Listen to your body! Pay attention to signs of overtraining, such as prolonged muscle soreness, fatigue, or decreased performance, and adjust rest days accordingly. When motivation wanes for working out or sticking to dietary strategies for fat loss, try these approaches: Revisit Your Why- Remind yourself why you started. Reflecting on your reasons can reignite your motivation. Set Realistic Goals- Break down larger goals into smaller, achievable milestones to maintain a sense of accomplishment. Find Enjoyable Activities- Choose exercises and healthy foods you enjoy to make the process more pleasant. Create a Routine- Establish a consistent schedule for workouts and meal planning to build discipline. And work at making the routine a part of your identity. Accountability- Partner with a friend, join a class, or hire a coach (ME!) to keep you accountable and provide support. Track Progress- Keep a journal or use an app to log workouts and meals. Seeing progress can boost motivation. Reward Yourself- Treat yourself to non-food rewards for meeting your goals, such as new workout gear or a massage. Visualize Success- Imagine how reaching your goals will feel and look. This can provide a motivational boost. Give Yourself Some Grace- Recognize that everyone has off days. Don't be too hard on yourself, and get back on track the next day. Focus on Progress, Not Perfection! Losing fat is different than just losing weight. Weight loss happens when you eat fewer calories than your body needs. Just focusing on weight loss is not ideal for several reason: Fluctuations occur. Focusing on just watching the scale go down doesn't indicate your true progress. Your lowest weight on the scale does NOT equal your best version of yourself or the healthiest version of yourself. Focusing on the scale only with over restricting food & excessive cardio can lead to lean muscle loss. This does NOT set you up for future success. Focusing on the scale takes away from other great progress measures: strength, confidence, health and how good your clothes are fitting. Keep the emphasis on FAT Loss: * Creating a calorie deficit. You need to eat fewer calories than what your body needs in order to lose weight. This does not, however, mean eating as few calories as possible. Eating too few calories will result in muscle loss, too, among other issues, like fatigue, metabolism disruptions and constant hunger. * Consuming enough protein will help your body preserve lean muscle mass while you shed fat. Amounts vary based on individual needs, but a good estimate is .7-1 g protein per pound of body weight. If your weight is well above goal weight, you may want to use your goal weight here. * Strength training! Lifting also helps preserve lean muscle mass. Prioritizing strength training 3 days a week will help you keep the muscle while you lose fat! One of my favorite books on behavior change is Atomic Habits by James Clear. In his book, Clear describes a simple strategy to support behavior change in the early states. It's called Implementation Intention. Implementation intention can be used for any habit you are trying to initiate. Just use this formula: I will (BEHAVIOR) at (TIME) in (LOCATION). Doing so will force your body to use stored energy (ideally fat) to make up the difference, leading to weight loss. Five years ago this past weekend I was in Boston for a training that would lead me to become a Certified Personal Trainer. It was scary, I was nervous, but it turned out to be one of the best decisions I have ever made. Flash forward & here we are. And it never would have happened if I hadn’t taken a chance & stepped out of my comfort zone. I never dreamed I would have a virtual fitness platform. I am not sure I would have even known what that was 5 years ago. And if you had told me at that time I would be doing workouts in my basement & having women all over the world join me, I think I would have laughed in your face. But I followed my passion, and it led me here. Today the Inspire Fitness program reaches all corners of the US & internationally. I had a great time this weekend! I took a super quick road trip to see one of my favorite artists live in concert. I got to spend some time with one of my clients, met a new friend, saw an old friend, hung with my BFF. I ate cheese curds & drank beer. I stayed up late & skipped my morning workout and didn’t open my computer for an entire 48 hours. And I didn’t feel guilty about any of it! This isn’t my typical day, and I know what I do some of the time has a minimal impact on my health & fitness goals because what I do MOST of the time is much more important! #consistency is what matters most. And MOST of the time I am consistent in my efforts. The same is true for YOU! What you do MOST of the time is what matters MOST. First of all. Happy First Day of SUMMER!!! It’s officially the summer season, so cheers to that! ☀️ We all have insecurities, right? Those things we REALLY don’t like about ourselves. I would be totally lying if I said that I don’t have any. After 3 babies, all via c-section and multiple abdominal surgeries my stomach is FAR from pretty. So yeah, I struggle to feel 💯 % confident in a swim suit at the beach. But. I know that it really doesn’t matter. My friends, my family, the other people at the beach, and pretty much everyone else on the entire planet... they don’t care what my stomach looks like. NO ONE ELSE cares!! So seriously, ladies, why do we put so much pressure on ourselves?! If we put the time and effort that we spend caring about what other people think into working at accepting & loving ourselves we could be so much happier at the beach and in life rather than giving a shit about things that DON’T EVEN MATTER. I tell my clients this often, and I still need to remind myself regularly as well, love yourself, damnit!! Have confidence in the amazing person you are. Be proud of yourself. Fiber is SO important for women over the age of 40. It is especially important for women who are trying to lose fat. Fiber helps with satiety & appetite control. Fiber is good for digestive health & helps promote a good gut bacteria population. High Fiber foods are typically lower in calories and add volume to your food. Good fiber sources include: vegetables, fruits, whole grains, legume; nuts/seeds; Most women who are trying to lose fat should eat a minimum of 25 g of fiber per day- more is generally better; Individual needs vary. A deload week is "a planned period of rest and recovery that’s designed to help you avoid the pitfalls of constant intense exercise." Deloading is important for women over age 40 who are lifting weights for various reasons: Recovery & Injury Prevention Join Health Adaptation & Progression Mental Health De-loading guidance will vary based on the individual- their goals, training methods & other variables. Bottom line- de-loading is important- especially for those of you pushing heavy weights & lifting consistently & with a high level of intensity. Taking your reps, sets or weights down works. For many women in my program, I would recommend doing this every 8-10 weeks, but some may need to do so more frequently. The All or Nothing mentality makes us feel like we need to adhere perfectly to our goals & plans, or we feel we have failed completely. This mindset can lead to extreme behaviors with nutrition & exercise & is not at all helpful for long term success. This mindset is common among women who are working on their fitness & fat loss goals & isn't all that helpful. The All/Nothing mentality can be changed. Are you an emotional eater? You may find that emotional eating has a big impact on success with your fat loss goals. Are you an Emotional Eater? The first step is awareness! Emotional Eating often is associated with a desire to eat that comes on strongly & suddenly; It is often tied to a particular EMOTION- such as sadness, frustration, anger, loneliness; With Emotional Eating- individuals often eat without awareness & there are often feelings of GUILD & SHAME associated with the act of Emotional Eating afterwards. Minimize Emotional Eating! Set yourself up for success. Minimize temptations i.e. - remove the candy from your desk! Plan your meals & include protein to keep you feeling satisfied AND keep cravings to a minimum. When you feel the strong and sudden urge to eat. Ask yourself- “Am I hungry?” and “What emotion am I feeling in this moment that might be triggering me to eat?” Minimize added stress! Its okay to say no to some social invitations & other obligations. Pick & choose what you want to do most & kindly decline those you aren’t excited about. Having less things on your to-do list will help keep your stress down. Stress is unavoidable - but you can control how you deal with it. Find healthy ways to manage your stress such as exercise, talking with a friend, listening to music, meditation, etc. Seek professional help if needed. Did you have an indulgent Holiday Weekend? If so, you may have seen the scale take a jump. But- before you panic. Consider that this may just be a temporary fluid fluctuation. ust because the scale moves, doesn’t mean you are gaining or losing fat. Most fluctuations on the scale are short term & can be caused by the following: Dietary Changes- Consuming high-sodium foods, large meals, or indulging in high-calorie treats can cause temporary weight gain due to water retention and digestion processes. Hydration Levels- The body’s water content can fluctuate significantly. Dehydration can lead to a temporary decrease in weight, while excess fluid retention, which can occur due to hormonal changes, high sodium intake, or certain medications, can cause weight to rise. Hormonal Changes-Hormonal fluctuations, such as those during the menstrual cycle, can lead to temporary water retention and bloating. Many women may experience weight gain in the days leading up to & during their periods. Exercise and Physical Activity- Regular physical activity can lead to temporary weight gain due to muscle inflammation and repair processes. Illness or Infection- When the body fights off an illness or infection, it can lead to weight fluctuations. Fever, inflammation, and fluid loss can all affect the number on the scale. Medications- Some medications may lead to weight fluctuations as a side effect. This can include weight gain or loss, depending on the medication. Menstrual Cycle- As previously mentioned, hormonal changes during the menstrual cycle can result in temporary weight changes, primarily due to water retention and appetite shifts. Remember- Fluctuations on the scale are normal and part of daily life. For most women, these fluctuations are temporary and do not necessarily reflect meaningful changes in body fat. This is why I recommend women use the scale as just ONE measure of progress. And when doing so- focus on long-term trends rather than day-to-day variations. Using other measures of progress such as taking progress pictures & measurements & monitoring how your clothes are fitting can be a better indicator of your progress. When working towards your fat loss goals it's important to set yourself up for success. FIRST THINGS FIRST- Ask yourself- what is your WHY? Why are you taking this journey? What are you hoping to accomplish? Who are you doing this for? Write these down & answer them. Keep in mind- motivation is only going to take you so far, so you really need to dig deep here. Be Goal Focused - USE SMART Goals: Specific Measurable Achievable Relevant - to you or to your priority Time-bound Write your goals down - how do you know what you are working towards? How will you remember? Post it notes, journal, planner, reminder on your phone, white board, etc can be very helpful. Use whatever method works best for YOU. Review you goals often- at least daily - or multiple times daily! Work on maintaining a Positive Mindset - You have to believe that you can accomplish the goal. Surround yourself with positive people! We are often our biggest critics. Be aware of the negative self-talk. Negative self talk such as, “I’m never going to lose this weight, or I hate how my legs look” Establish affirmations & repeat them often. Write down things you feel confident in, or things you have been successful at in the past. Or write down things you want to see happen. “I am a person who prioritizes their health & fitness.” Write these in your notes section in your phone, post its; Additional reminders: Focus on the Behaviors, not outcomes; Celebrate all victories- especially small ones! Remain flexible! Give yourself some Grace- Progress, not perfection! Be PATIENT! This is a journey! Acknowledge that this will take time. When you return from vacation, here are 3 things you really shouldn’t do. 1. Do NOT weight yourself. Just stay OFF the scale. For a solid week. The scale will almost inevitably be up. There is no need to see that number- it won't do you any good! It may be up because you truly gained weight. OR it could be up because of fluid retention, which is very common when traveling. Excess sodium from dining out, alcohol, more carbs than normal & sitting in the car or airplane can all contribute to fluid retention. This is TEMPORARY and will likely shake out after a few days. But do yourself a favor & just leave it be. 2. Do NOT restrict excessively. You may be feeling “heavy” or bloated, neither of which are a good feeling, but there is no need to go into a highly restrictive plan. It's definitely okay to get back to healthy eating, but cutting out all carbs or taking your calories down drastically will only leave you feeling hungry & contributes to the all/nothing mentality. Think balance & focus on eating more veggies, fruits & lean protein. 3. Do NOT try to compensate with excessive exercise. Instead, get back to your normal routine. Plan for & schedule in your workouts. Go ahead & take an extra walk if you have time, but grinding for an hour+ on the elliptical for 5 days straight isn’t going to do you any good in the long run. Again, it sets you up for an all/nothing mindset. Balance is better for sustainability. Here are some healthy things you can do post-vacay: ☀️Pound the water. Aim for 100 oz daily. ☀️Get back to your normal sleep routine. ☀️Meal plan & grocery shop so you are prepared & have healthy food options on hand. ☀️And finally, give yourself a little grace - it will take some time to get back to your routine. I broke my streak of 4 years! I have been doing this virtual fitness thing for 4 years, and last week was the first time I had to cancel a class for my clients. Let me tell you where it all started... in 2019 I was in the early stages of my business. I was offering nutrition coaching to clients who were looking for support for weight management. I was always interested in fitness, but didn’t have the credentials to support my clients in the way I wanted to, so I pursued my Personal Trainer Certificate. I took a course, went to training in Boston for a weekend & studied my tail off all summer. Early in Sept. 2019 I took & passed my certification exam & was officially a CPT. My intention was never to be a group fitness instructor, and I really wasn’t even interested in providing 1:1 personal training. Initially I started offering written fitness plans for my clients to follow. I started to do some 1:1 training at a local gym that just opened up & that sparked some interest in a group fitness class. In Feb 2020 I was just getting started doing a couple of fitness classes a week & found I REALLY enjoyed this- I was planning for a virtual fitness program BEFORE the world stopped in March of 2020, but I know for certain the events surrounding the pandemic helped to propel my business. Fast forward 4 years- I continue to offer this virtual fitness program- it has become the majority of the business I do in Inspire. I absolutely LOVE it! The Inspire Fitness program has grown to over 550 members. My clients join me all over the country & internationally. Women workout with me from the comfort of their own homes. It is a convenient & efficient/effective way for them to get fit. For the past 4 years I’ve offered 2-4 LIVE classes each week & my library has grown as each class is recorded. Each week I write a schedule & each day I show up for my clients & do the workout. It wasn’t my intent to have this “streak” I just kept showing up consistently & doing what I said I would do. It is important to me to be dependable to my clients & be there for them when I say I will be. Thankfully, I’ve avoided major illness or injuries and for that I am incredibly grateful! This past week I had a family situation arise. I was traveling for a work conference & planning to come home Wednesday evening. I had a workout scheduled early Thursday morning. Without sharing too much personal information, I made the decision to make my family a priority & I extended my trip to see my Aunt who is very ill. It really wasn’t a difficult decision for me- but I had to let my clients know it was going to impact the weekly schedule & I would have to cancel Thursday morning’s class. I was disappointed to have to break my streak & struggled to admit I was not in fact, invincible. However, I was BLOWN AWAY at the incredible support that was offered from the women in my fitness community. And it felt pretty incredible to be lifted up during a difficult personal time by my own clients- the very individuals I strive to help on a daily basis. So, the 4 year streak has ended, and it is ok! Thank you to my clients for your unbelievable support. Thank you to all who have been a part of this journey. Eat More Protein for Better Fat Loss After Age 40! Eating enough protein is SO important for your fat loss efforts, especially for women over the age of 40. Eating enough protein helps you feel more full & satisfied. It helps you burn more calories through digestion. It will allow you to maintain more lean muscle as you lose fat. Eat protein with all meals & snacks in order to see your best results. But, HOW do you include more protein in your day? 1. Plan your meal around protein. Choose your protein first & then ask yourself what can I add to this meal. Chicken, tuna, salmon, lean beef or pork, tofu, eggs & egg whites, whey protein, edamame are great options. 2. If your protein source portion is small (3 oz or less)- such as in a soup, salad or sauce- as yourself- what can I ADD to this meal to include more protein. Good examples might be a handful of roasted edamame, a greek yogurt or cottage cheese, or a glass of milk on the side. 3. Include high protein snacks such as a tuna packet, ready made protein drink, turkey jerky, hard boiled eggs, roasted edamame, or greek yogurt w/ added whey protein powder. HOW MUCH protein should you consume? Individual needs vary! But a good equation to use for women who are over age 40, strength training AND eating in a calorie deficit is: 1.6-2.4 g protein per kg body weight. Ex: 180 lbs woman 180 /2.2 = 81 kg x 1.6 = 131; x 2.4 = 196 g; 131- 196 g protein per day OR OR 1 g of protein per pound of goal weight. Mindless Eating is consuming food without paying attention to hunger cues or to the amounts of food being eaten; It can include eating out of habit, boredom or in response to external cues such as advertisements, stress or in social situations; For women over age 40 this can have an impact on your ability to lose fat as it can push you out of your calorie deficit for fat loss. Increasing awareness of your intake is essential to reduce mindless eating. You may find these steps helpful! Be mindful- and intentional! Pay attention to your hunger & fullness cues; Eat slowly & savor your food; limit distractions while eating. Focus on the textures, tastes & smells of your food. SIT DOWN while eating. Keep a food journal; Bite it, write it; Plan meals & snacks; Keep the focus on nutrient-dense foods- when these foods make up the majority of your meals it makes it easier to reduce the nibbling on not so healthy options. Practice portion control- use smaller plates & bowls; measure out servings; Plate your food including meals & snacks; this helps to increase awareness of amounts & can help you feel more satisfied; Identify triggers or external cues that push you towards food; Take note of evening snacking & determine if it is habitual or due to true hunger. Stay hydrated! Get adequate sleep; Protein up! Move your body! Fat loss requires creating a calorie deficit & over-consuming calories - can halt your efforts. Progressive overload essentially means gradually increasing the demands placed on the body during exercise. This helps your body to make adaptations and improvement- which is important for women over age 40. For women over 40 lifting weights lifting weights in a progressive manner will help prevent plateaus and help promote improved strength & increased muscle mass. By progressively increasing the weight, reps, or intensity of their workouts, women over 40 can continue to build strength, improve bone density, and support overall health and vitality. Progressive overload is essential for muscle growth and definition because it continuously challenges the muscles to adapt to increasing demands. When you consistently lift heavier weights, perform more repetitions, or increase workout intensity over time, it stimulates muscle fibers to grow stronger and get bigger. This process results in increased muscle mass and enhanced muscle definition, giving a more toned and sculpted appearance. The best ways to implement progressive tension overload are: Increase how much weight you lift. Increase your rep range in each set. Increase the number of sets you do per week Beginners- Focus on form FIRST. Do not progress with weights unless you are comfortable with form & technique first. Keep in mind the following when progressing: Gradual progression! This doesn’t mean you have to stick with your normal routine 100% or keep the intensity level as high as normal, but try to build movement into your day as much as possible. Take a morning walk, rent bikes for an afternoon, or spend some time moving in the pool! If you have access to a fitness facility, and you have the time, try to get in at least one solid lift while you are away. 2. Fuel up on protein early in the day. Vacations are often a time for dining out & indulging on food & drinks you may not have in your typical day. Try to keep your first meal high in protein. This will keep you feeling full & craving less as the day goes on. 3. Drink your water! Make a conscious effort to drink more water. At least 80-100 oz per day is a good target, drink more if you are in a warm climate & are sweating! 4. Set limits on alcohol and try to stick to low calorie options. No doubt you will be kicking up your feet & probably drinking a little more than during your typical routine. But alcohol calories add up fast & drinking too much can be a slippery slope- it often leads to poor food choices too. Set a limit on drinks or a number of days that you will drink. When you do drink, choose lower calorie options such as liquor with low cal mixers or light beers. Keep indulgent drinks like daquirs and margaritas to a minimum! 5. Food portions at restaurants can be HUGE! Be mindful of your portions. Enjoy some indulgent foods, but eat them slowly & savor them. Try to share an entree with someone or take half home. 6. Finally- set realistic expectations. You have been working hard on your fat loss goals, it's okay to enjoy your time away & not feel the need to be 100% on. You won’t undo months of progress in just a week- if you are mindful & intentional -AKA- don’t eat like an A$$hole! Also, do yourself a favor & just stay off the scale for a solid week once you are home. Travel brings about a lot of fluid retention & you don’t need to see the number jump a few pounds due to those fluctuations. Sugar is everywhere! It's important to differentiate between naturally occurring sugars & added sugars and take steps to minimise ADDED sugars from your diet. Use the following tips to keep our sugar cravings in check: 1. Increase Awareness- pay attention to food labels & limit foods with high amounts of added sugars. 2. Focus on what you can ADD to the meal to help you feel more full & satisfied. PROTEIN & Fiber will satisfy you more- leaving you feeling less likely to need to grab those high sugary foods. 3. Balance meals with healthy carbohydrates & fats. Including a good balance of these macronutrients in your meals will help you feel more full & satisfied. 4. Improve sleep & manage stress. Low or poor quality sleep will leave you feeling low energy during the day- we are more likely to turn to quick energy foods. Look for ways to minimize your stress & for healthy ways to manage it, such as exercise. 5. Be mindful & intentional with your food choices. Casey believes that all women should lift weights & while her goal is to help women on their fat loss journey, she doesn't believe the scale tells the whole story. The Scale Should Not be your only measure of progress. The scale will tell you- your current weight at one point in time. It does not tell you your body composition, whether or not you are retaining fluid, if you have not gone to the bathroom in a few days; And it certainly does not determine your self worth. When a woman is on a weight loss journey it can be easy to get caught up in the number on the scale, but the scale doesn't always give you an accurate measure of your progress. The scale can fluctuate! For a number of reasons. Such as a hard workout, extra carbohydrates being consumed, hormonal fluctuations, or a high salt meal. There are better indicators of progress & these can include: progress pictures, measurements, body composition methods (when completed by an experienced individual); evaluating how you feel- energy, sleep, mood; how much energy you have in your workouts & the progress you are making in your fitness level. When you are on a weight loss journey- it is better to use multiple methods to check your progress. If the scale isn't moving or is causing you frustration in your efforts, you can skip it altogether. Never let the scale determine your self-worth. At the end of the day it is just a number. You are so much more valuable that that. As a Registered Dietitian & Certified Personal Trainer, I help women lose fat, get fit & gain confidence. I am a firm believer in strength training for women. I know many women struggle to get into a regular routine with their fitness and many women don't know what to do or how to get started with lifting weights. If you want to create an effective routine with lifting- one you will stick to for the LONG TERM & actually see RESULTS from- I highly recommend you do the following: 1. Focus on Form & Technique- Slow down & focus on getting the lift done correctly. Use a mirror to check your form & if you can’t work with a trainer in person, use a reliable online resource! 2. Start with very light weights or no weights- Until you feel confident in your form/technique you shouldn’t be concerned about lifting heavy. Start with light weights or just body weight until you feel confident to bump your weights up. 3. Limit the number of exercises you do & keep your reps on the low end. 4-5 different exercises & 6-8 reps are plenty when you are just getting started! 4. Provide time to rest/recover. Take at least 48 hours in between lifting the same muscle groups. For newbies this may mean lifting just 2 days a week & that is FINE! 5. Be patient & show up consistently.
